The Quiet Mineral: What Magnesium Does, and What It Doesn’t
It shows up in hundreds of reactions in the body and in nearly every wellness conversation. Here is what the evidence actually supports.

Few nutrients enjoy magnesium's reputation. It's credited with better sleep, calmer nerves, fewer cramps and more. Some of that is well founded, some is hopeful, and the difference matters if you're deciding what belongs in your routine.
What it does
Magnesium is a cofactor in more than 300 enzyme systems. It's needed to produce energy in our cells, to build protein and DNA, to regulate blood sugar and blood pressure, and to keep muscles and nerves working normally. It also plays a structural role in bone. Put simply, it's one of the minerals the body can't do much without.
How much you need
According to the NIH Office of Dietary Supplements, the recommended daily intake for adults is roughly 310 to 320 mg for women and 400 to 420 mg for men, depending on age (needs are higher in pregnancy). Dietary surveys suggest many adults fall short of those amounts from food alone.
Where to find it
Magnesium is concentrated in the foods most of us could stand to eat more of:
- Seeds and nuts: pumpkin seeds, chia seeds, almonds and cashews are among the richest sources.
- Leafy greens: spinach and other dark greens.
- Legumes and whole grains: black beans, edamame and whole-grain breads and cereals.
- A small pleasure: dark chocolate contributes too.
The best magnesium strategy starts on the plate, not in the bottle.
What about supplements?
Supplements come in many forms: citrate, glycinate, chloride, oxide and others. Small studies suggest some forms, such as citrate and chloride, are absorbed more completely than oxide. The most common side effect of taking too much is digestive: loose stools and cramping.
For that reason there is an established upper limit for adults of 350 mg per day from supplements (this doesn't count magnesium from food). People with reduced kidney function should be especially careful, because the kidneys are what clear excess magnesium. Supplements can also interact with some medications, including certain antibiotics, osteoporosis drugs and diuretics.
And sleep?
This is where enthusiasm runs ahead of the research. Some small trials, mostly in older adults, have reported modest improvements in sleep measures, but the overall evidence is limited and mixed. It's reasonable to be curious. It isn't reasonable to expect a supplement to fix sleep on its own. Light, timing and routine still do most of the work (see Light Before Screens).
